Quick and Easy Soup in the Instant Pot
With several dozen butternut squash from my harvest, I've been trying to create a really simple, delicious, and healthy recipe so that I can enjoy them over the next few months. This recipe, using my Instant Pot Pressure Cooker, makes a steamy, brothy soup that makes a wonderful beginning to any meal. I will be hauling a few of my squash to my daughter's house next week so that we can serve this soup on Thanksgiving day.

Butternut squash can sometimes be tough to cut and a bit intimidating, so check out my post, An Easy Way to Cut a Butternut Squash Without a Machete.

Instant Pot Butternut Squash Soup
Vegan, Dairy and Gluten Free
[makes 6 servings]

Requirements
Instant Pot Pressure Cooker
Immersion Blender

Ingredients
1 tablespoon extra virgin olive oil
1 cup diced onion
1 cup diced celery
1 (2-pound) butternut squash, peeled, cleaned and diced
4 cups vegetable broth*
1/2 teaspoon salt, or to taste
1/2 cup unsweetened applesauce, room temperature
Pinch cayenne pepper, or to taste
1 teaspoon fresh thyme, chopped, divided
2 tablespoons freshly squeezed lemon juice, or to taste

* broth can be replaced by 4 cups water and a large Rapunzel vegan bouillon cube

Directions (Using an Instant Pot)
Heat the oil in the Instant Pot on the SAUTE function. Add the onions and celery and cook for three minutes, stirring frequently. Turn off the Instant Pot.

Add the diced butternut squash, broth, and salt and hit the MANUAL button on the Instant Pot and set for 6 minutes under high pressure. Make sure the quick release switch in the closed position. When done, hit the OFF button and let the pressure release naturally.

When complete, open the cover and tilt so that the steam comes out the back and away from your face. 

Add the applesauce, cayenne pepper, and 3/4 teaspoon of thyme and, using an immersion blender, blend until smooth. 






Stir in the lemon juice and adjust salt and cayenne to taste. It should still be warm enough but if not, use the SAUTE function and heat for several minutes. 

Pour into large cups or small soup bowls, top with the remaining fresh thyme and serve. 

Directions (On the Stove Top)
Heat the oil in a soup pot on medium heat. Add the onions and celery and cook for several minutes, stirring frequently. 

Add the diced butternut squash, broth, and salt and bring to a boil. Lower the heat and simmer, covered, until the squash is soft, about 15 to 20 minutes.

Turn off the heat. Add the applesauce, cayenne pepper, and 3/4 teaspoon of thyme and, using an immersion blender, blend until smooth. 

Stir in the lemon juice and adjust salt and cayenne to taste.

Pour into large cups or small soup bowls, top with the remaining fresh thyme and serve.

Per serving: 117 calories, 3 g total fat, 1 g saturated fat, 0 mg cholesterol, 58 mg omega-3 and 263 mg omega-6 fatty acids, 2 g protein, 23 g carbohydrates, 4 g dietary fiber, and 551 mg sodium.

Mashed Potato Substitute
I adore mashed potatoes but nutritionally they can't compare to cauliflower. When you properly prepare and mash cauliflower, you really can't tell the difference. And with cauliflower, you get a lower calorie and carb substitute with the cancer-fighting benefits of a cruciferous vegetable. Cauliflower is also super rich in antioxidants, and a great source of dietary fiber, vitamin C, K, B6, folate, pantothenic acid, potassium, and manganese. 

Today's recipe also replaces the typical butter and cream in mashed potatoes with the heart-healthy, mono-saturated fat of an avocado. OK, it turns the mash a tiny bit green, but it makes them super creamy, and adds more dietary fiber, vitamin K and folate. For an added burst of goodness, this recipe flavors the mash with fresh garlic!

Garlicky Mashed Cauliflower
Vegan, Paleo, Dairy and Gluten Free
[makes 4 to 6 servings]

Requirements
Instant Pot 
Food Processor 

Ingredients
1 tablespoon olive oil
2 cloves garlic, minced
1 large head cauliflower, cut into florets
1/2 cup water 
1/2 teaspoon salt, or to taste
1/4 teaspoon pepper, or to taste
1/3 avocado, room temperature

Directions
Heat the oil in the Instant Pot using the SAUTE function. Add the garlic and cook until slightly brown. 



Press the OFF button and immediately add the cauliflower florets, then the water, salt, and pepper. 


Secure the lid, press the MANUAL button and set for 4 minutes. When done, press the OFF button and quickly release the pressure. Carefully remove the lid.

Drain and reserve any remaining liquid from the pot. 

Place the drained cauliflower into the food processor. Add the avocado and process until smooth. If it is too dry, add a tiny bit of the reserved liquid at a time. Do not add too much liquid or it will be too soft. 





Serve as a side vegetable or as a bed for stew, peas, tomato sauce, etc..

What to do with all my Butternut Squash
You may have seen last week's post where I shared our magic dirt formula that contributed to us getting 60 butternut squash from a single seed! The obvious next thing to think about is what am I going to do with all this butternut squash?


Part of my harvest.

Today's recipe is a very simple soup that I make in my Instant Pot. Most of the time, I make a very light and brothy butternut squash soup - the kind you sip from a mug. But for a heartier meal, I like to thicken the soup with split peas. The split peas not only make the soup thicker, but they add a significant amount of protein and fiber. While the soup is fat free and very low in calories (less than 200 calories per bowl), it provides a healthy 10 grams of protein and 11 grams of fiber.

Butternut Squash and Split Pea Soup
Vegan, Dairy and Gluten Free
[makes 6 servings]

Requirements
Instant Pot Pressure Cooker
Potato Masher

Ingredients
1 cup split peas
1 small butternut squash (~1 1/2 pounds)
1 small onion, diced
1/4 teaspoon granulated garlic
4 cups vegetable broth
1 teaspoon salt, or to taste
1/4 teaspoon black pepper, or to taste
1 bay leaf
1 sprig of fresh thyme plus some for garnish
2 tablespoons fresh lemon or lime juice

Directions
Pick through the split peas and remove any rocks or clumps of dirt. Rinse well and drain. Place in the Instant Pot.

Peel, cut, remove the seeds, and dice the butternut squash. Read my post on an easy way to cut a butternut squash. Place the diced squash, onion, garlic, broth, salt, pepper, bay leaf, and thyme in the Instant Pot.


Press the MANUAL button and set for 12 minutes under high pressure. Make sure the quick release switch in the closed position. When done, press the OFF button and let the pressure release naturally. When complete, open the cover and tilt so that the steam comes out the back and away from your face. 

Add the lemon juice and gently mash the soup with a potato masher to break up the large chunks of squash. But don't be too aggressive since you still want small chunks of squash in the soup.

Mash but leave chunks of squash.

Pour into individual bowls, top with some fresh thyme and serve.

Flourless Plantain TortillasLow Calorie And Gluten Free

Gluten and Grain-Free Tortillas
Most people buy corn tortillas when they are trying to avoid gluten or products made from various gluten-free grains such as brown rice, amaranth, quinoa, millet, teff, and sorghum. But if you want to avoid grains completely, here's a brilliant alternative that my friend Margarite introduced me to - making tortillas from green plantains!

Make sure to buy green plantains, not ripe ones.

Plantains may look like bananas but they are starchy, not sweet. They are not eaten as a fruit and must be cooked. The biggest difference is that they are not as easy to peel! But I'll be showing you a trick to make that easier. 

Although most plantain tortilla recipes just use plantains, I've jazzed these up with seasonings, and herbs. And of course I added some freshly harvested garlic. For my herbs, I used the lemon basil from my garden, but you can use any of your favorite herbs. Cilantro works well. For the chili lime spice, I used Rancho Gordo but you can use Tajin. Here's the recipe!

Green Plantain Tortillas
Vegan, Gluten Free
[makes 18 tortillas]

Requirements
Medium saucepan to boil plantains
Food processor
Non-stick or cast iron griddle
Tortilla press or two flat plates
1-Quart size Ziplock plastic bag

Ingredients
2 green plantains
2 cloves garlic, pressed
1 tablespoon olive oil
1 tablespoon chopped lemon basil
1/4 teaspoon salt
1/2 teaspoon chili lime spice 
Zest of 1 lime

Directions
Cut the ends off the plantain and cut it horizontally in 4 pieces. Slice each chunk vertically along its seam. This will make peeling them a lot easier after they are cooked.

Place the chunks of plantain into a pot of boiling water and cook until they just soften, about 20 to 25 minutes.


Remove the skins and place the peeled plantains in a food processor with the remaining ingredients.


Process until the mixture turns into dough. Using your hands, turn the dough into 18 (1 1/4 to 1 1/2-inch) balls.


Heat a griddle to medium high heat.

Place each ball in the center of a quart-sized plastic ziplock bag. Using a tortilla press or two flat plates, press the dough ball until it's a flat, 5-inch circle. You can buy a really nice Victoria 8 inch Cast Iron Tortilla Press for around $25 on Amazon.

Carefully peel off the plastic and place the tortilla on a heated grill. Cook for several minutes until the tortilla is slightly brown. Turn over and cook a bit longer, about a minute. Do one more quick flip, if needed, and you're done.


Cool a minute so that they are pliable and enjoy. To save and reheat, place a piece of wax paper between the leftover tortillas, place in a Ziplock bag and refrigerate. They will last several days.

Instant Pot Brussels Sprouts And Carrots

Once you have an Instant Pot Pressure Cooker, you almost forget you've got other pots and pans, even though it's sometimes just as easy to cook something in your normal repertoire of pots and pans. 

One of the biggest challenges for me, with my Instant Pot, is cooking vegetables. If you get the timing wrong, your crisp veggies can easily turn to mush. So it's a matter of experimenting and getting to know your individual pot and each individual vegetable.

I suggest you keep a little notebook and experiment with different dishes (this goes for grains and beans too). Once you've perfected the timing for each of your favorite vegetable, you can then attempt to cook several of them together.

The easiest pairings are those foods that aren't that picky, like mushrooms. You can throw them in with anything and they will be just fine. But other veggies are a bit more tricky.

For example, Brussels sprouts and carrots. Brussels sprouts take a bit longer to cook than carrots but if you cut the Brussels sprouts in half and cut the carrots in larger slices, you can cook them together in 2 minutes. And if, after your cooking time, the veggies aren't cooked enough, don't turn the pot back on - just place the lid over the pot and wait a few minutes. 

But the key is experimentation. I have watched broccoli turn to mush in a single minute because I cut the florets too small so now I leave them in bigger pieces and only cook them for one minute. You can also play with the pressure, cooking them on lower pressure instead of higher pressure.

Instant Pot Brussels Sprouts and Carrots
Vegan or Vegetarian, Gluten Free
[makes 6 servings]

Ingredients
1 1/2 pounds Brussels Sprouts
4 large carrots
1/4 teaspoon salt, or to taste
1/4 teaspoon black pepper, or to taste
1/4 teaspoon granulated garlic, or to taste
1 1/2 tablespoons dried parsley
1/3 to 1/2 cup vegetable broth
1 teaspoon Earth Balance or ghee*

*ghee is not vegan but is lactose and casein free.

Directions
Trim the ends off of the Brussels sprouts and cut in half. Rinse and place in the Instant Pot.

Peel the carrots and cut thick slices on the diagonal. Place them into the Instant Pot together with the remaining ingredients and stir.


Hit the "Manual" button and set for 2 minutes at high pressure. When done, hit quick release and carefully open the lid. If the vegetables are not yet cooked, just set the lid back on top and wait a minute or two.


Stir and serve.

Per serving: 73 calories, 1 g total fat, 0 g saturated fat, 0 mg cholesterol, 112 mg omega-3 and 100 mg omega-6 fatty acids, 4 g protein, 14 g carbohydrates, 6 g fiber, and 160 mg sodium.

Me, Write about Paleo?
As many of you know, I'm not a big fan of the Paleo diet. As I wrote 3 years ago in my blog post, "Why you should leave the Paleo Diet to the Caveman", I feel that a strict Paleo diet consumes too much animal protein and avoids some of nature's best foods - legumes and whole grains, which makes it difficult to get the amount of fiber that people should have. And with the number of meat meals prescribed, it is not an environmentally sustainable diet.

That said, vegans and others whose diet centers mostly around plants, can consume too many carbohydrates and that's not good for you either. Especially if they eat a lot of white rice and pasta. In our case, we've been eating the large amounts of potatoes and corn we harvested this summer plus when we eat out, it's almost always Chinese, Vietnamese, Indian or Japanese food so it's hard to avoid rice. All these carbs have consequences.

Recently, my naturopath tested my HbA1c (Hemoglobin A1c). The result was 5.6%, which is normal, but at the very high end. (Doug's was 5.4%). Pre-diabetes numbers are 5.7% to 6.4%, diabetes is 6.5% or greater. To be safe, she recommended I reduce my consumption of carbohydrates, especially at breakfast, and get more exercise. 

So here's a fried rice recipe with lots of veggies and no rice. There's an optional egg in there for a bit of extra protein.

Fried Cauliflower Rice
Vegan or Vegetarian (with the egg), Dairy and Gluten Free
[makes 4 servings]

Ingredients
1 cauliflower, quartered
2 carrots, peeled
6 scallions, sliced (1 cup)
1/2 to 1 teaspoon finely grated ginger, or to taste
1 tablespoon plus 1 teaspoon sesame oil (divided)
1/4 teaspoon black pepper or to taste
1 tablespoon gluten free soy sauce
4 ounces mushrooms, chopped
1 cup frozen peas, thawed
1 large pasture raised egg, beaten
salt to taste

Directions
Holding the cauliflower by the core, grate the cauliflower on a large grater. Discard the core. 


Grate the carrots.


Heat the oil in a large frying pan on medium heat. Add the cauliflower, carrots, scallions and ginger. Season with black pepper. Cook for several minutes, stirring frequently. 


Add the soy sauce, mushrooms, and peas and cook until the vegetables are fork tender. 



If you are omitting the egg, add salt to taste, adjust seasonings (pepper and soy sauce) if needed, and serve.

To add the egg, move the vegetables to the edges of the pan making an empty circle in the middle. Add the teaspoon of sesame oil in the center and then the beaten egg. Sprinkle the egg with a pinch of salt and pepper.


Stir slowly for several minutes until the egg is cooked.


Fold the cooked egg into the rest of the vegetables. Adjust seasoning and serve immediately.

Per serving with egg: 170 calories, 6 g total fat, 1 g saturated fat, 53 mg cholesterol, 114 mg omega-3 and 2,155 mg omega-6 fatty acids, 9 g protein, 23 g carbohydrates, 9 mg fiber, and 324 mg sodium plus added salt.

Per serving without egg: 142 calories, 4 g total fat, 1 g saturated fat, 0 mg cholesterol, 102 mg omega-3 and 1,547 mg omega-6 fatty acids, 1 g protein, 23 g carbohydrates, 9 mg fiber, and 307 mg sodium plus added salt.

Instant Pot - a Needed Helper for Holiday Cooking
If you're like most families, your oven and all the burners are busy when cooking for the holidays, especially on Thanksgiving. What better time to have an Instant Pot to lend a helping hand. I've got two!

Here are a few healthy, low-calorie Instant Pot recipes you might want to consider for your holiday meals. Except for the Farro recipe, they are also gluten free.

Start with Soup
I have two takes on soup. The first is one that's casual, served in a mug and handed to your guests in the kitchen while everyone is cooking. To do this, you need a brothy soup, like this Instant Pot Butternut Squash Soup that I blogged earlier this week.

At only 117 calories, this won't many calories to your meal.

Of course, the other take on soup is to serve it as a first course at the dinner table. One of my absolute favorite soups that I make in the Instant Pot is Vegan Split Pea Soup with Shredded Carrots. 



Popular Thanksgiving Side Dishes

For a healthier mashed potato recipe, try Mashed Vegan Yukon Gold Potatoes and Cauliflower. This dairy-free, Instant Pot version of mashed potatoes will be welcomed by your dairy sensitive guests and the cauliflower lightens up the calories. 

Only 135 calories and a whopping 5 grams of dietary fiber!

If you prefer sweet potatoes, make these Instant Pot Maple Whipped Sweet Potatoes.

150 calories and only 1 gram of fat
and a whopping 4 g of dietary fiber!

Brussels sprouts are a must at our Thanksgiving table. Clean them ahead of time and make Sweet and Orangey Brussels Sprouts in your Instant Pot in just a few minutes time.

Only 65 calories per serving

Another side dish that you can easily make in your Instant Pot is Farro with Peas. 



Greens always dress up a table. If you aren't making mashed potatoes, you can make this Instant Pot Kale and New Potato dish. Of course you can omit the potatoes and double the kale in the recipe if you already have potatoes on the menu.

Only 54 calories and 1 gram of fat

Well, that should give you a few ideas on how to use your Instant Pot for your holiday cooking. I haven't figured out how to make a pumpkin pie in there yet, but you should have plenty of room left to do that in your oven.

Warm Muffins - A Wholesome Addition to Breakfast
As the weather cools down, it's nice to start the day with a warm breakfast. These muffins, bursting with blueberries, apples and walnuts, are delicious with Kite Hill almond-based cream "cheese." Take the leftovers to work or school, as they make a wonderful mid-afternoon snack.

Blueberries are one of the highest antioxidant foods we can eat plus each low-calorie, high-fiber muffin is packed with over a 1/2 gram of omega-3 due to the addition of walnuts and flaxseeds!

Whole Wheat Apple Blueberry Muffins
Vegan, Dairy Free
[makes 12 muffins]

Ingredients
1/4 cup extra virgin olive oil plus more for greasing muffin pan
2 cups King Arthur white whole-wheat flour
2 tablespoons ground flax seeds
1/4 cup organic can sugar
1 teaspoon powdered stevia
1 tablespoon aluminum-free baking powder
1/2 teaspoon salt
1 cup non-dairy milk, such as almond or soy milk
2/3 cup applesauce
1/2 cup fresh or frozen blueberries, thawed
3/4 cup finely diced peeled apples
1/4 cup chopped walnuts

Directions
Preheat the oven to 375°F. Grease 12 muffin cups or line with paper liners. 

In a medium bowl, combine the flour, flax seeds, sugar, stevia, baking powder, and salt. 

In a large bowl, combine the milk, applesauce, and oil and beat well. 

Add the flour mixture to the large bowl and mix until well blended. Fold in the blueberries, apples and walnuts. 




Using an ice cream scoop or 1⁄3-cup measure, scoop batter into muffin tins. Bake until a toothpick comes out clean when inserted in the center of a muffin, 18 to 20 minutes. 


Remove from the oven, cool on a wire rack for 5 minutes, release the muffins from the pan, and serve warm.
